How Much Protein Do You Need to Build Muscle? Life Time's Dietitians Recommend Starting With 30 Grams Per Meal

The growing consumer focus on protein corresponds with building strength becoming a growing wellness priority. In Life Time’s most recent annual health and wellness survey, 42.3% of respondents identified getting physically stronger as their primary health goal for 2026, the top response. Additionally, 46.5% said they planned to lift more weights in the year ahead, more than any other workout category.

As protein-maxxing, conflicting ideas and high-protein products proliferate, Life Time experts clarify what people need to know through the October 30 Strong Challenge

Key Highlights:

  • How much protein is a good starting point? Aim for at least 30 grams of high-quality protein at each meal, according to Life Time's Registered Dietitians.
  • Protein throughout the day helps support muscle growth, recovery and energy levels. It can also aid in weight loss and boost heart health (The George Washington University Hospital).
  • Life Time's 30 Strong Challenge nutrition guidance is built around 30 grams of quality protein at every meal, prioritizing whole foods. Registration for the challenge is open, with programming beginning October 5.
  • Life Time's 30 Strong Challenge drew 66,000 participants in 2025.

CHANHASSEN, Minn., Sept. 21, 2026 /PRNewswire/ -- From protein-maxxing on social media to an expanding array of high-protein foods on grocery shelves, protein is seemingly everywhere. So are conflicting claims about how much people need and when they should eat it. According to Anika Christ, a Registered Dietitian and Certified Personal Trainer at Life Time, there's a simple place to start: Aim for at least 30 grams of high-quality protein at every meal.

Consuming protein throughout the day and combining it with regular strength training can help support muscle growth, maintenance, workout recovery and satiety. For examples of what 30 grams can look like on a plate, Experience Life offers this visual guide to protein-rich meals and foods.

The growing consumer focus on protein corresponds with building strength becoming a growing wellness priority. "Everyone wants to know the secret to building muscle, but it's not a secret," said Christ. "Strength training creates the opportunity. Protein helps your body do something with it. That's why we recommend starting with 30 grams of quality protein at every meal. It's simple, achievable and one of the most effective nutrition habits people can build."

This guideline is one of the daily habits at the heart of Life Time's upcoming 30 Strong Challenge, a complimentary coaching plan for Life Time club members that runs from October 5th to November 3rd. The challenge draws on Life Time's more than three decades of experience helping people build healthy habits through nutrition education, coaching and fitness programming. The challenge returns for its third year after drawing over 66,000 participants in 2025 and is designed to help members rebuild consistency heading into the fall and winter seasons

Along with hitting 30 grams of protein per meal, participants work through other sustainable daily habits, including completing a workout, reaching 8,000 steps, drinking half their body weight in ounces of water, getting seven or more hours of sleep, taking time for self-care and spending time outside.

Incorporating 30 grams of protein in each meal can be achieved through a variety of animal- and plant-based sources, including:

  • A standard grilled chicken breast (30 grams)
  • Roasted turkey breast (34 grams – four ounces)
  • 6-ounce steak (42 grams)
  • 1.5 cups of extra-firm tofu (30 grams)
  • Five hard-boiled eggs (approximately 6 grams each)
  • One cup of cottage cheese (30 grams)

Whole foods for protein are a priority, but protein powders can also offer a convenient option for busy parents and professionals as a boost between meals. Life Time's LTH protein collection includes Build Whey+ All-in-One, made with whey protein sourced from New Zealand grass-fed cows, and Fuel Vegan+ All-in-One, which provides 30 grams of plant protein per serving. The collection also includes Vital Vegan Protein, made with yellow pea protein isolate, and Prime Collagen Peptides, sourced from grass-fed, pasture-raised cows.
